Every summer, a parent asks me some version of the same question: what should my kid be doing this offseason to get to the next level? They expect me to talk about lifts. Skill work. Nutrition. And we do talk about those. But before any of that, I ask them one question. How much is your athlete sleeping?
The answer is almost always some version of "not enough." Late practices. Homework. Phones in bedrooms. Early morning workouts. Weekend tournaments across three time zones. Their body is being asked to grow, repair, and adapt on six to seven hours of sleep, and the parents wonder why their kid feels tired all the time and stops progressing.
Sleep is the training block most young athletes never learn to prioritize. It is also the one with the most research behind it. Here is what the science actually shows, what the recommendations are, and how to build a real routine, even during a busy season.
What the Research Says
The American Academy of Sleep Medicine, working with the American Academy of Pediatrics, published a consensus statement in 2016 that remains the authoritative reference for pediatric sleep. Their conclusion, based on a review of more than 860 scientific studies, is simple: teenagers 13 to 18 should sleep 8 to 10 hours per 24-hour period on a regular basis. Children 6 to 12 should get 9 to 12 hours [1].
That is the floor for general health. For athletes, the ceiling looks different.
Stanford researcher Cheri Mah ran a well-known study on the Stanford men's varsity basketball team from 2005 to 2008. She had 11 players sleep as much as they could each night, with a minimum goal of 10 hours in bed, for five to seven weeks. After the sleep extension period, the players ran their 282-foot sprint 0.7 seconds faster on average. Their free-throw shooting improved by 9 percent. Their three-point shooting improved by 9.5 percent. Reaction time was faster. Mood was better [2].
They were not training harder. They were not shooting more. They were sleeping more. And they got measurably better at basketball.
The injury data tells the same story from a different angle. A 2014 study by Milewski and colleagues, published in the Journal of Pediatric Orthopedics, followed adolescent athletes and found that those who slept fewer than 8 hours per night were 1.7 times more likely to sustain a sports injury than athletes who slept 8 hours or more [3]. A later meta-analysis of five studies, by Gao and colleagues, confirmed the pattern across a much larger population of adolescents [4].
Read that number again. It is not marginal. Almost double the injury rate. From something the athlete controls.
Why Sleep Matters More Than Most Parents Realize
The intuitive explanation is that sleep is when you recover. That is true, but incomplete. Sleep is not passive downtime. It is when the body does the actual work of adaptation.
During deep sleep, the pituitary gland releases growth hormone in its largest daily pulse. That hormone drives muscle repair and bone growth, both of which matter more for a 14-year-old athlete than for anyone else in your family. Sleep is also when the nervous system consolidates the motor patterns your athlete practiced that day. The shot they took a thousand times at practice does not fully wire in until they sleep on it.
When sleep is short, all of that gets throttled. Recovery slows. Reaction time drops. Focus drifts. Neuromuscular control gets fuzzy, which is a big part of why sleep-deprived athletes get hurt more often. This is not opinion. It is what shows up across the research on youth athletes, over and over.
How Much Is Enough, Really
Here is a clean rule of thumb based on the AASM guidelines:
- Ages 6–12: 9 to 12 hours per night
- Ages 13–18: 8 to 10 hours per night
- Ages 18+: 7 or more hours, and probably 8–9 for competitive athletes based on the Mah research
For a serious youth athlete in training, aim toward the top of the range. If your 15-year-old is playing club ball five days a week and lifting twice a week, they need to be closer to 10 hours than 8. The AASM notes there is real individual variability, but chronic under-sleeping (less than the recommended range) is consistently linked to worse outcomes: attention problems, mood issues, higher injury risk, and impaired physical and cognitive performance [1].
Adolescents have a natural biological shift in their circadian clock during puberty. They genuinely feel more awake later in the evening and struggle to fall asleep at 9 PM the way they did at age 10. This is not laziness. It is biology. The AAP has advocated since 2014 that middle and high schools should start no earlier than 8:30 AM because of this shift. When school starts at 7:15, kids are being asked to be sharp in a window their bodies are not evolved to handle.
The Routine That Actually Works
Knowing the target is easy. Hitting it during a real sports season is the hard part. Here is what I ask families to focus on. None of it is glamorous. All of it works.
1. Anchor a consistent wake time
The single most powerful lever in a sleep routine is not bedtime. It is wake time. Getting up within a 30-minute window every day (including weekends) trains the circadian clock. It also makes bedtime work itself out because a body that gets up at 6:30 gets tired at a predictable hour.
The "sleep in until noon on Sunday" reset feels great, but it wrecks Monday morning and everything that follows.
2. Move the phone out of the bedroom
Not silenced. Not face-down. Out. In another room, charging overnight. Buy your kid a $12 alarm clock so they cannot use "but I need it for the alarm" as a reason.
This single change adds an average of 30 to 60 minutes of sleep for most youth athletes I work with. It is the highest leverage decision in the whole routine.
3. Cool, dark, boring
The room should be cool (65–68 degrees is ideal), dark enough that they cannot see their hand at arm's length, and free of screens or notifications. A body that is too warm cannot shift into deep sleep. A brain that expects a text is not fully asleep even between texts.
4. Fixed wind-down window
The 45 minutes before bed should look the same most nights. Lower the lights. Shower. Read something on paper. Talk to a parent. The specific activities matter less than the consistency. The brain learns "these signals mean sleep is coming" and starts pulling melatonin before the athlete is even in bed.
5. Naps count, but on a leash
A 20 to 30 minute nap in the early afternoon can be genuinely helpful, especially after early morning practices. Longer than that and the athlete wakes up groggy and often cannot fall asleep at their normal bedtime. Set an alarm.
What Bad Sleep Looks Like
Parents often ask how they can tell if their athlete is actually sleep-deprived versus just tired from training. The signs I see most often, and that the research supports, include:
- Falls asleep within 30 seconds of getting in a car (a strong marker of sleep debt)
- Chronic sluggishness in the morning that does not lift even after breakfast
- Repeated minor injuries: rolled ankles, tweaks, muscle strains that used to heal in a day and now linger
- Emotional volatility (short fuse, tears over small things, withdrawal)
- Declining school performance that lines up with a busier training or travel schedule
Any one of these can have other explanations. Two or three at once, during a training-heavy period, almost always points back to sleep.
The Bottom Line
If your athlete is training seriously and sleeping poorly, no amount of extra reps will move the needle. The training will not stick. The nervous system will not adapt. The tissues will not repair. And the injury rate will climb.
The intervention is unglamorous. There is nothing to buy. No supplement to add. Nothing to post on Instagram. Just move the phone out of the bedroom, fix the wake time, and protect a 45-minute wind-down window. Do that consistently for a month and watch what happens on the field.
Sleep is a skill. Like any skill, it responds to attention and repetition. The families who treat it that way have athletes who progress. The families who treat it as a luxury do not.
