Every summer, a parent messages me with the same question: My son wants to dunk. What program should he follow? And every summer, I answer the same way. The vertical jump is not a mystery. It is not genetic destiny. It is a trainable athletic quality, and the framework for training it has been well understood for two decades. What most kids are missing is not information. It is patience and structure.

I have worked with more than 200 youth basketball players on their vertical over the past five years. Some added six inches. Some added one. The difference was never the program, it was almost always what happened between the workouts. What follows is the framework I use with every athlete, why it works, and the recovery mistakes that quietly cap progress.

What Actually Makes You Jump Higher

At a physiological level, the vertical jump is a product of three things: maximum strength (how much force you can produce), rate of force development (how fast you can produce it), and reactive strength (how well you absorb and re-project force through the stretch-shortening cycle).

Most youth athletes only train one of these, usually rate of force development, through endless plyometrics and jumping. They do "jump programs" that are 95% jumping. This is why they plateau after four weeks. You cannot express force you have not built.

The three-phase approach fixes this. In Phase 1, we build the strength base. In Phase 2, we convert strength into speed. In Phase 3, we express both through jumping specifically.

Phase 1: Weeks 1–4, Build the Base

Most kids skip this phase because it doesn't feel like a "jump program." No box jumps, no depth drops. Just heavy compound lifts, twice a week. The three lifts that matter most:

1. Trap Bar Deadlift

The single best lift for vertical development. It trains hip extension, the primary force producer in a vertical jump, with a movement pattern almost identical to a takeoff. Aim for 3 sets of 5 reps, working up to 1.5x bodyweight over the four weeks.

2. Bulgarian Split Squat

Trains single-leg strength, which matters because most youth basketball jumps are off one foot. 3 sets of 8 per leg, dumbbells in each hand.

3. Romanian Deadlift

Trains the hamstrings and glutes through the exact range where a vertical jump generates its highest force. 3 sets of 8, moderate weight, slow eccentric.

Coach's Note

If you can't do these lifts safely, you are not ready for a vertical program. Spend two weeks learning form under a real coach or with a good video source before adding weight. The most common injury in youth jump training is not the jumping, it is the lifting done poorly.

Phase 2: Weeks 5–8, Convert Strength to Speed

Now we bridge. The lifts stay in the program but drop to lower volume. We add contrast training: pairing a heavy lift with an explosive movement immediately after. This teaches the nervous system to produce the strength you just built as quickly as possible.

An example pairing: 3 reps of trap bar deadlift at 85% of your Phase 1 max, immediately followed by 3 broad jumps. Rest 3 minutes. Repeat four times. That is one exercise. Two exercises per session, twice per week.

You will feel bouncy after these sessions in a way you have not before. That is the neurological effect, strength converting to speed, and it is the fastest visible progress in the whole program.

Phase 3: Weeks 9–12, Express It

The final four weeks are where most programs start. Depth jumps, hurdle hops, reactive jumps. But now you have something to reactive off of, a strong, fast, well-conditioned lower body. The work in this phase is short: 15–20 minutes, twice a week. Quality is everything. Every jump should be maximal effort.

Volume matters less than intent. Ten depth jumps done with total commitment beat forty done with soft landings. If you cannot land quietly and explode back up, you are done for the session. This is the phase where more work makes you worse.

The Recovery Piece Most Kids Skip

Here is what makes or breaks the whole program: sleep, and time between sessions. Youth athletes need 9 to 10 hours of sleep per night to recover from real strength work. Most get 6 to 7. The kids who add six inches to their vertical are the kids sleeping 9 hours.

You also need at least 48 hours between lower body sessions. In practice this means Monday and Thursday, or Tuesday and Friday. Not Monday, Wednesday, Friday. Two sessions a week is enough. More is not better, more is where progress dies.

How to Know You're Actually Improving

Test at three points: end of week 4, end of week 8, and end of week 12. Use the same method each time. Stand next to a wall with chalked fingertips, reach up, then jump and mark your highest point. The difference is your vertical.

Realistic expectations:

If you are not improving by week 8, something is wrong. Usually it is sleep. Sometimes it is form. Rarely is it the program.


The vertical jump rewards patience more than it rewards effort. Kids who follow this framework and get 9 hours of sleep will add 4 inches. Kids who train harder but sleep less will not. That is the whole game.
